In Part 1, we explored why blood sugar spikes happen — and why they're not a sign that something is wrong with you. Now comes the part everyone really wants: what can you actually do about it?
The good news is that glucose balance is highly responsive to lifestyle. You don't need to overhaul your entire life. Small, consistent shifts in how you eat, move, rest, and support your body can meaningfully change the way your blood sugar behaves throughout the day.
Quick recap: Blood sugar spikes are driven by a combination of food, stress, sleep, and movement. Even people without diabetes experience them, and frequent spikes can affect everything from energy and mood to long-term metabolic health.
Here are six evidence-based strategies, roughly ordered by how easy they are to start today.
Eat your food in a different order
This is one of the simplest and most well-studied changes you can make. The order in which you eat the components of your meal significantly affects how your blood sugar responds.
Research from Weill Cornell Medical College, published in Diabetes Care, found that when participants ate their vegetables and protein before their carbohydrates, post-meal glucose levels were substantially lower — by 29%, 37%, and 17% at the 30, 60, and 120-minute marks compared to eating carbs first.[1] Insulin levels were also significantly reduced. A follow-up study in people with prediabetes found that glucose peaks were attenuated by more than 40% when carbohydrates were eaten last.[2]
Try this: At your next meal, start with the salad or vegetables, then your protein, and save the rice, bread, or pasta for the end. You don't need to change what you eat — just the order.
Build meals with fibre, protein, and fat
Carbohydrates eaten alone are absorbed quickly. The same carbohydrates eaten alongside protein — and ideally fibre and fat too — are absorbed more slowly, producing a much gentler glucose rise.
A 2024 systematic review and meta-analysis published in The Journal of Nutrition, which pooled data from 154 acute controlled feeding trials, found that adding protein to a carbohydrate-containing meal significantly reduced the post-meal glucose response across all groups studied. In people without diabetes, each gram of protein added per gram of available carbohydrate reduced the glucose area under the curve by approximately 50%.[3] Animal, dairy, and plant proteins all produced this effect.
What this looks like in practice: Pair toast with eggs and avocado instead of toast with jam. Add Greek yoghurt and nuts to oats. Have hummus and veggies with crackers, not crackers alone. The pattern: never naked carbs.
Walk after you eat
Of all the strategies here, this one might be the most powerful relative to the effort involved. Muscle contraction allows your cells to take up glucose without needing insulin — meaning a short walk after a meal directly clears glucose from your bloodstream.
A 2025 randomised crossover trial published in Scientific Reports found that a 10-minute walk immediately after glucose intake significantly blunted post-meal blood glucose spikes in healthy adults.[4] Earlier research published in Nutrients confirmed that 30 minutes of brisk walking after a meal substantially reduced the glucose peak across multiple meal types.[5] You don't need a gym or 45 minutes. A walk around the block, a loop of the office, or pacing on a phone call all count.

Prioritise sleep — non-negotiably
Even one night of poor sleep increases insulin resistance and disrupts glucose regulation. The flip side is equally true: consistent, quality sleep is one of the most evidence-based ways to support blood sugar balance.
The Van Cauter et al. study published in the Journal of Applied Physiology demonstrated that recurrent sleep restriction causes marked alterations in glucose metabolism, including decreased glucose tolerance and reduced insulin sensitivity.[6] Aim for 7 to 9 hours, keep a consistent sleep window, and treat your wind-down routine as part of your metabolic care — not a luxury.
Manage stress as a metabolic input
Because stress hormones directly raise blood sugar, managing your nervous system is not separate from managing your glucose. They're the same conversation.
A 2023 randomised controlled trial published in Frontiers in Physiology found that adding slow deep breathing and mindfulness meditation to aerobic exercise produced significantly greater reductions in fasting blood glucose and cortisol levels in women, compared with aerobic exercise alone.[7] Even a few minutes of slow, diaphragmatic breathing before meals or during stressful moments can help shift your body out of fight-or-flight mode and support glucose regulation.
Consider targeted nutritional support
Once the lifestyle foundations are in place, certain nutrients and botanicals have well-documented effects on glucose metabolism. Two of the most studied are apple cider vinegar and berberine.
A 2025 GRADE-assessed systematic review published in Frontiers in Nutrition found that apple cider vinegar significantly reduced fasting blood sugar and HbA1c in people with type 2 diabetes, with proposed mechanisms including delayed gastric emptying and improved insulin sensitivity.[8] The effects in people without diabetes are more modest but still measurable.
Berberine is a bioactive plant compound — and one of the most extensively researched natural compounds for glucose metabolism. It activates AMPK, a cellular energy sensor often called the metabolic master switch, which enhances insulin sensitivity and increases glucose uptake into cells.[9,10] It also appears to slow carbohydrate absorption and support the gut microbiome.
For women specifically, the evidence is particularly relevant. A study in the European Journal of Endocrinology found berberine improved waist-to-hip ratio, lipid profile, and several metabolic markers in women with PCOS compared to metformin.[11] A 2021 study in Nutrients showed that 60 days of berberine supplementation significantly decreased insulin resistance, inflammatory markers, triglycerides, and testosterone in women with PCOS, alongside an increase in SHBG.[12]
Worth knowing: Berberine is a potent compound and can interact with certain medications, including diabetes and blood-thinning medications. It isn't recommended during pregnancy or breastfeeding. Speak with a healthcare practitioner before starting, especially if you take prescribed medications.
Where to start
You don't need to do all six strategies at once. That's the fastest way to give up. Pick one, try it for two weeks, and notice what changes in your energy, cravings, afternoon slumps, and sleep.
Two changes, starting today
Walk for 10 minutes after your largest meal. Eat your vegetables and protein before your carbs. No food restrictions, no gym required.
Layer in over time
Build consistent sleep habits, add a daily stress practice, and consider targeted nutritional support like berberine once the foundations are in place.
Glucose balance isn't about perfection or rigid control. It's about giving your body the inputs it needs to do what it's designed to do. Support your metabolism, and it supports you back — with steadier energy, fewer cravings, better sleep, and more capacity to feel like yourself.
